Non-Negotiables

The 5 rules.

Everything else sits on top of these. Skip the rules and the results don't come.

Rule 01

Zero alcohol for 14 days.

One drink disrupts two nights of sleep architecture, and sleep is where tomorrow's decisions get built. It's 14 days. You've done harder things before breakfast.

Rule 02

The 2-minute triage.

Wake up, check: anything on fire? No? Phone down for 30 minutes. Your brain is in its most impressionable state of the day. Protect the asset.

Rule 03

Same wake time. Every day.

Weekends included. This is the anchor of everything else, the one fixed point in a day that never goes to plan.

Rule 04

No caffeine for the first 90 minutes.

Let cortisol peak naturally first. The coffee still happens. It just stops masking the crash instead of causing it.

Rule 05

Screens off 30 minutes before sleep.

Not on silent. Off. The business will still be there at 5:45. Your melatonin won't wait.

Daily Habit · Every Morning

The 3-step morning protocol.

The highest-leverage 30 minutes of your day, and almost all of it happens inside things you already do. Three steps, this order, every morning.

1

Light before coffee. Get outside first. (5–10 min)

Eyes toward daylight immediately after waking. If you walk or drive in, that's the slot. Outside, phone in the pocket, before coffee.

Morning light sets the timer for melatonin release 14 to 16 hours later. Tonight's sleep quality is decided in the first 10 minutes of this morning. See video

Cold finish. 2 minutes on the shower you already take.

Start warm if you need to. Finish the last 2 minutes cold. You'll hate it for 3 seconds and run sharper for 3 hours.

Cold exposure triggers a 200–300% norepinephrine spike lasting 3 to 4 hours. Mood, alertness, metabolic rate: up. The discomfort trains the same stress response you use when a supplier fails or a key hire quits. See video

The performance breakfast. Within 60 minutes of waking.

Same breakfast, every morning, no decisions. High protein, high fibre, slow sustained energy. Recipe below. Coffee is not breakfast. It never was.

Breaking the fast with 30 to 50g of protein stops overnight cortisol-driven muscle breakdown and suppresses hunger hormones for 4 to 6 hours. Lunch stops being a vending-machine decision.

Slows glucose absorption, keeps you full for hours. Start with 1 tsp and drink plenty of water. The most underrated supplement you'll ever take.

80–100gMixed berries, fresh or frozen

Highest antioxidant density of any fruit, no mid-morning blood sugar spike. Frozen works just as well.

Mix yogurt and protein powder until smooth. Stir in psyllium. Top with berries. Eat immediately; psyllium thickens over time. A teaspoon of honey is allowed while adjusting.

14 Days of Training

The training structure.

4 strength sessions, 2 Zone 2 sessions, 1 recovery day per week. 30 minutes per strength session, capped on purpose. Every session: activation, main work, reset. And every session has a fallback for the day that blows up, because one will.

Day blew up? The 8-minute version: 3 rounds of max table rows + 10 push-ups, incline is fine. Between two fires, behind a closed door if needed.
Wednesday + Saturday · Aerobic base

Zone 2

30 minutes. Conversational pace. Bike, rower, walk, or run. The only rule: you must be able to speak full sentences. This isn't cardio for weight loss. It's rebuilding your metabolic engine: fat burning, hormone regulation, recovery capacity.

No gym needed. A brisk walk outside is perfect Zone 2, and it's the one session that stacks with work: take a call while you walk. One-on-ones and thinking time happen at exactly conversation pace. Not a coincidence.

The nasal test: breathe only through your nose. If you have to open your mouth, slow down. Zone 2 feels almost embarrassingly easy. That is correct.

Day blew up? The 10-minute version: a 10-minute brisk walk, call in ear. Ten minutes outside beats thirty minutes skipped.
Daily Habit · Every Night

The night protocol.

What you do in the 60 minutes before sleep decides the quality of your recovery, and recovery is where tomorrow's judgment gets built.

Last meal complete

No food for at least 2 hours before sleep. The body needs to cool to initiate deep sleep. Sleeping at 10pm means last meal by 8pm.

Screens off

Phone on do not disturb, face down. Read, stretch, talk to your partner. The 2am cash-flow wake-up starts here, not at 2am.

Magnesium glycinate, 300–400mg

The one supplement that noticeably changes your sleep within 3 to 5 days. It activates the brain's primary calming system.

Hot shower, 10–15 minutes

Stepping out accelerates the core temperature drop your body needs for deep sleep. A meta-analysis of 5,000+ people found it cuts sleep onset by 10 minutes.

In bed

4-7-8 breathing, 4–6 rounds

In through the nose for 4, hold for 7, out slowly for 8. The fastest off-switch you own. The business shuts for the night. So do you.

Vitamin D3 + K2

3,000–5,000 IU D3 with 100mcg K2. Near-universal deficiency in people who work indoors. Critical for testosterone, immunity, mood. Always taken together.

Night · 30–60 min before sleep

Magnesium glycinate

300–400mg elemental. You'll notice it within 3 to 5 days: deeper sleep, faster recovery, lower stress response. Glycinate form only.

Any time · daily

Creatine monohydrate

5g daily, no loading phase. The most researched supplement in existence, and critically for you: cognitive function under sleep pressure. Timing doesn't matter. Just take it.

14-Day Nutrition

Simple rules. Built for where you actually eat.

No tracking. No weighing. No meal-prep Sundays. Five principles that do the heavy lifting, at the client dinner, the food court, and the fridge at 9pm.

01 · The number that matters

Protein at every meal.

1.6–2g per kg of bodyweight daily. At 80kg that's 128–160g. Eggs, chicken, fish, Greek yogurt, beef. Everything else is detail.

02 · The window

Eat inside 8 hours.

Suggested 10am–6pm, adjusted to your hours. First 14 days: simply delay breakfast until after the morning protocol.

03 · The baseline

35ml of water per kg, daily.

At 80kg, 2.8 litres. Start with 500ml before coffee. Dehydration mimics hunger; half the time you reach for food, you needed water.

04 · The reset

No ultra-processed food, 14 days.

More than 5 ingredients you can't pronounce: not in this protocol. Temporary, so you can feel the difference.

05 · The default

Eat real food.

Meat, fish, eggs, vegetables, rice, potatoes, fruit, nuts, olive oil. If it grows or had a face, it belongs. If it was manufactured at scale, it doesn't. Simple enough to order anywhere.

Day by Day

What happens and when.

Days 1–3

The adjustment

Your system is recalibrating. You may feel slightly flat as cortisol rhythms reset. The cold will be hard. The screen cutoff will feel strange. Do it anyway. Every rebuild has a setup cost.

Days 4–6

Recovery kicks in

The magnesium is working. You fall asleep faster, wake with more in the tank. The afternoon crash starts to flatten. People around you notice before you do.

Days 7–10

Capacity comes back

The morning protocol runs on autopilot. Zone 2 feels easier. You're getting stronger. The 3pm fog is lifting. Day 7: I message you. We remove whatever's creating friction.
